The Benefits of Training for Your Climbing Trip (+ Free 4-Week Plan)

Why training before a climbing trip pays off, plus Marta Palou's free four-week plan for three levels: dead-hangs, bouldering, pull-ups, core and stretching.

Training for four weeks before a climbing trip means you arrive with conditioned fingers, power for hard moves and the endurance to climb day after day. You send more, recover faster and lower your injury risk. Below is the exact pre-trip plan that Rockbusters training lead Marta Palou gives our camp participants, in three levels.

Marta studied Sports Science, has been climbing for 13 years, has redpointed Florida 8c in Rodellar, onsighted Hidrofobia 8a and was Spanish lead vice-champion in 2017. She creates Rockbusters' preparation and personalised training programmes.

Why train before your climbing trip?

  • More climbing days. Skin, tendons and muscles that are already used to load recover faster, so you are not wrecked by day three.
  • Harder sends. Finger strength and power built at home turn into redpoints on the trip instead of projects for next time.
  • Lower injury risk. Progressive finger loading prepares tendons and pulleys for small holds on rock, instead of shocking them on day one.
  • More from your coaching. When fitness is not the limiter, your coach can spend the week on technique, tactics and headspace.
  • Confidence. Turning up prepared means you try hard from the first route.

How the plan works

  • Four weeks of training with two climbing sessions per week. Week 5 is your Rockbusters camp.
  • Rest one day between Day 1 and Day 2.
  • You can do the active rest day up to two days a week.
  • Every climbing day starts with the warm-up and ends with the stretching routine (both below).
  • Be honest about your level and choose the matching plan.
  • If the dead-hangs or pull-ups of your level feel easy, do the next level of just that exercise.
  • In the tables, a rest of "2 / 5 min" means 2 minutes between tries and 5 minutes between boulders.

Choose your level

  • Level 1: up to 6c. Dead-hangs, bouldering and pull-ups.
  • Level 2: 6c+ to 7b. Adds smaller edges, one-arm TRX rows, weighted pull-ups and toes to the bar.
  • Level 3: above 7b. Adds repeaters, lock-offs, short-rest pull-ups and dragon flies.

The three plans are in the tables further down the page.

Warm-up: it is part of the training

  1. Light cardio, 8 min: raise your body temperature. Run, skip rope or similar.
  2. Joint mobility, 4 min: prepare every joint from neck to ankles. Make circles in both directions until you reach full mobility, 30 s to 1 min per joint.
  3. Dynamic stretching, 4 min: increase temperature and range of movement, using an elastic band.
  4. Progressive routes, 10 min: 5-6 sets of 25-30 moves, resting 1-2 min between sets. Increase the intensity every set; the last one should be almost at your limit.
  5. Progressive boulders, 15 min: 3-4 boulders, 1-2 tries each, resting 2 min. The last boulder has to be hard.

Use all kinds of holds, all types of movement and different wall angles. Above all, work on your weaknesses.

Stretching routine after every session

Hold each stretch for 1 minute at low intensity.

  1. Forearms: gently pull the fingers of one hand back with the other.
  2. Hanging from the bar: relaxed hang with feet touching the floor.
  3. Lats: side bend, reaching one arm long over your head.
Marta Palou demonstrating stretches 1 to 3: forearms, hanging from the bar, and lats
  1. Chest: hand on a post behind you, rotate your trunk away from the arm you are stretching.
  2. Inner thighs: lie on your back with your bottom against the wall and let your legs drop apart.
  3. Hamstrings: bottom against the wall, legs straight up, pull the tips of your feet down towards you.
Marta Palou demonstrating stretches 4 to 6: chest, inner thighs, and hamstrings
  1. Triceps: elbow overhead, hand down your back; keep your back straight throughout.
  2. Biceps: hand on a rail behind you, lower your body until you feel tension in the biceps.
  3. Hip flexors (psoas): kneeling lunge, sink your hips down and forward.
Marta Palou demonstrating stretches 7 to 9: triceps, biceps, and hip flexors
  1. Glutes: seated with one leg crossed over the other, press the raised leg downward.
Marta Palou demonstrating stretch 10: seated glute stretch with one leg crossed over the other

Exercise guide

  • Dead-hang: hang from a fingerboard edge with straight arms and engaged shoulders, in half crimp unless stated otherwise.
  • Planks: keep your back straight and engage your abs and glutes.
  • Toes to the bar: hanging from a bar, raise your toes to it while trying to keep your back straight.
  • Dragon fly: lying on a bench holding behind your head, lift your straight body up, then go down slowly, bracing the whole core.
  • One-arm TRX row: pull to a 90-degree elbow angle, with shoulder and elbow kept in line.
  • Lock-off: pull up and hold still with your elbows at 90 degrees.
Exercise guide: front and side planks, dragon fly up and down, and one-arm TRX row start and finish

Quick answers

Frequently asked questions

How long before a climbing trip should I start training?

Start four weeks before you leave. In this plan, week 5 is the trip itself, so you arrive conditioned but rested. A shorter block still helps, as long as you do not cram extra load into the last few days.

Do I need a fingerboard?

A fingerboard is the easiest way to do controlled dead-hangs at home, but any training board edge at your gym works. Use a 16-18 mm edge at Level 1, and the smallest edge you can hold for 10 seconds at Levels 2 and 3.

What if the exercises feel too easy or too hard?

If the dead-hangs or pull-ups of your level feel easy, move just that exercise up a level. If they are too hard, take weight off with a pulley, a resistance band or your feet on a chair. Always finish a hang with a few seconds left in the tank.

Can I use this plan if I am not joining a Rockbusters camp?

Yes. It prepares you for any climbing trip. On our camps, coaches build on this base with technique, tactics and mental coaching on real rock.
